Swim Smarter, Not Harder: Swimming Technique Tips to Prevent Injuries

Swimming is one of the best forms of exercise for people of all ages. It builds cardiovascular fitness, improves strength, and is easy on the joints. However, poor swimming technique can lead to overuse injuries that sideline swimmers and take the fun out of the pool. Whether you’re a competitive swimmer, a triathlete, or someone who enjoys swimming laps for fitness, paying attention to technique can help keep you injury-free.

Common Swimming Injuries
The repetitive nature of swimming means that even small technique flaws can add up over thousands of strokes. Some of the most common injuries include:
Shoulder pain (“Swimmer’s Shoulder”)
Neck pain
Low back pain
Knee pain, particularly in breaststroke swimmers
Hip pain
Tendinitis of the shoulder or elbow
Fortunately, many of these injuries can be prevented with proper mechanics.
1. Maintain a Balanced Body Position
One of the most important aspects of swimming is maintaining a streamlined position in the water. When the hips and legs drop, swimmers often compensate by overusing their shoulders and neck.
Tip: Keep your head in a neutral position and engage your core to help your body stay long and level in the water.
2. Avoid Crossing the Midline
In freestyle, many swimmers reach across the center of their body during the recovery phase of the stroke. This places additional stress on the shoulder joint and can contribute to shoulder impingement.
Tip: Enter the water with your hand aligned with your shoulder rather than crossing toward the opposite side.
3. Rotate Through the Trunk
Power should come from the entire body, not just the arms.
Proper trunk rotation allows swimmers to:
Generate more power
Reduce stress on the shoulders
Improve stroke efficiency
Tip: Think of swimming as a full-body movement. Rotate from your hips and torso rather than pulling solely with your arms.
4. Breathe Efficiently
Lifting the head too high when breathing can strain the neck and lower back while also causing the hips to sink.
Tip: Rotate your body and turn your head just enough to clear the water. One goggle should remain in the water during the breath.
5. Protect the Shoulders
The shoulder performs thousands of repetitions during a swim workout. Poor mechanics, muscle weakness, or inadequate recovery can increase injury risk.
To keep shoulders healthy:
Strengthen the rotator cuff muscles
Improve shoulder blade stability
Stretch tight chest muscles
Gradually increase training volume
6. Breaststroke Swimmers: Watch Your Knees
Breaststroke places unique stress on the inside of the knee due to the whip kick motion.
Tip: Focus on generating power from the hips rather than forcing excessive knee motion. Adequate hip mobility can help reduce stress on the knees.
7. Don’t Ignore Dry-Land Training
Many swimming injuries result from muscular imbalances and poor stability outside the pool.
A well-rounded program should include:
Core strengthening
Hip strengthening
Shoulder stabilization exercises
Mobility work for the thoracic spine and shoulders

Pain during or after swimming is not something to “push through.” Early evaluation can often identify technique issues, muscle imbalances, or mobility restrictions before they become significant injuries.
